Ironman triathlon plan: adjustable program, all levels
The Ironman (3.8 km swim, 180 km bike, 42.2 km marathon) is the pinnacle of long-distance triathlon. This Ironman plan, adjustable from 16 to 24 weeks depending on your level (beginner, intermediate, advanced), describes the progression, weekly volume, key sessions and nutrition to cross the finish line, and well beyond.
My Races
How many weeks do you actually need?
Minimum Ironman durations by level. For a beginner, 24 weeks is the strict minimum; an advanced athlete can compress to 16. Beyond, your plan extends if you have more lead time.
| Distance | Beginner | Intermediate | Advanced |
|---|---|---|---|
| Sprint | 8 wk | 6 wk | 6 wk |
| Olympic | 12 wk | 8 wk | 8 wk |
| Half-Ironman 70.3 | 16 wk | 12 wk | 12 wk |
| Ironman | 24 wk | 20 wk | 16 wk |
Adjustable plan: if you start 30 weeks out, TriCoach AI lengthens the base phase without rushing the specific phase.

Ironman triathlon specifics
The Ironman is a 9h to 16h effort. The limiting factor is no longer VO2 or threshold: it's base endurance, nutrition and mental toughness. Most sessions are done at moderate pace, in low to mid aerobic zone.
Recovery becomes a job in itself. Sleep, daily nutrition, stress management: everything counts. A poorly recovered athlete won't absorb training and will plateau, or even regress.
Strength training & mobility
On a 24-week Ironman plan, strength is a major investment in the base phase (2 sessions/week) and reduces to 1 maintenance session in the specific phase. Mobility stays weekly all year. TriCoach AI plans these sessions inside your volume without overloading.
Strength: 2× in base, 1× in specific
Base phase: max strength and targeted hypertrophy (heavy squats, deadlift, lunges). Specific phase: maintenance and core only.
1 to 2× mobility (30 min)
Hips, hamstrings, calves, back, shoulders. Essential to absorb 16+ hours of weekly training without breaking down.
5 common mistakes on an Ironman plan
- Too much intensity, not enough endurance: the Ironman is prepared in zone 2 80% of the time.
- Insufficient bike volume: without regular 5–6h rides, the final marathon is unmanageable.
- Untested nutrition: every gel, every drink must have been validated on long rides.
- Underestimated recovery: over 24 weeks, chronic fatigue is the costliest mistake.
- Frozen plan over 6 months: impossible. An Ironman plan must evolve weekly with your real state.
Why your Ironman plan must adapt continuously
16 to 24 weeks is several months of life. No Ironman PDF plan can anticipate what will happen to you: illness, travel, work load, weather. Without adaptation, you drop off or get injured.
TriCoach AI adjusts your Ironman plan every week based on completed sessions, your fatigue and your real progression, and the duration itself adapts: if you start 30 weeks out, the base phase lengthens; if you only have 16 weeks left, intensity is prioritized. Critical sessions (long bikes, bricks) are always protected.
