How many weeks do you actually need?

Minimum durations recommended by distance and level. Above the minimum, your plan extends automatically with more lead time. Below, the risk of under-preparation and injury increases.

    Beginner specifics

When you start, the limiter isn't heart or lungs, it's tendons and joints. They take 4 to 6 weeks to adapt to running. Trying to go too fast guarantees injury.

The walk-run principle progresses: start with 1 min running / 2 min walking, finish with 20 min continuous running. Progression must be slow and steady so structures keep up.

    Sample week: couch to 5K

Week 4 of an 8-week beginner plan, 3 sessions of 30 to 40 minutes, all walk-run.

    Walk-run sessions: 3

    • · Monday : 5×(3' run / 2' walk)
    • · Wednesday : 5×(3' run / 2' walk)
    • · Saturday : 4×(4' run / 2' walk)

    Stretching: daily

    • · Daily : 10 min hip + calf mobility

    Rest: 4 days/wk

    • · Tue/Thu/Sun : Rest or active walk 30 min

    8-week progression (adjustable)

The example below is 8 weeks (complete beginner). If you already run 10-15 min continuously, you can compress to 6 weeks. If you're returning from injury, extend to 10.

5 common mistakes when starting running

    1. Running too fast: your running pace should allow you to hold a conversation. If not, you're going too hard.
    2. Skipping the walks: they protect tendons and let you hold 3 sessions/wk from the start.
    3. Running 5 days out of 7: 3 sessions/wk is enough for the first 2 months. The body progresses at rest.
    4. Buying expensive shoes before trying: an appropriate entry-level pair beats a wrong-choice pro pair.
    5. Comparing your time: at this stage, the only metric that matters is consistency.

    Strength & mobility

10 minutes per day of simple core work (planks), bodyweight squats and hip/calf mobility are enough. No gym needed. Clean form beats every chrono.

Why an adaptive plan when starting

At the start, your body sends signals: heavy legs, soreness, fatigue. A fixed plan ignores them and pushes you toward injury. TriCoach AI reads those signals and adjusts your sessions accordingly.

    Gear: the essentials to start

No need to buy everything at once. The minimum is enough for the first 2 months.

    • A pair of running shoes suited to your gait (specialty-store test recommended)
    • Breathable clothing and tights for cold (layering)
    • A simple watch or your smartphone to track time (timer > GPS at first)
    • No coach, no complex plan: just consistency
