Marathon training plan: adjustable, all levels
The marathon (42.195 km) is a 2h30 to 5h effort where aerobic endurance and fueling matter more than pure speed. This marathon training plan, adjustable from 12 to 20 weeks based on your level, lays out long-run progression, marathon-pace work, and how to manage the famous wall.
Easy run, nasal breathing the entire way.
6×800 m at VO2 pace, 200 m jog recovery. 20 min warm-up.
Squats, lunges, planks, calves. 4 sets, moderate load.
Progressive long run, finish the last 20 min in upper endurance.
How many weeks do you actually need?
Minimum durations recommended by distance and level. Above the minimum, your plan extends automatically with more lead time. Below, the risk of under-preparation and injury increases.
| Distance | Beginner | Intermediate | Advanced |
|---|---|---|---|
| 5K / Beginner | 8 wk | 6 wk | 6 wk |
| 10K | 10 wk | 8 wk | 6 wk |
| Half Marathon | 14 wk | 12 wk | 10 wk |
| Marathon | 20 wk | 16 wk | 12 wk |
Adjustable plan: duration adapts to your real lead time, your level and your weekly constraints.
Marathon specifics
The marathon is raced between aerobic endurance and low threshold. The limiter isn't VO2 or power: it's the ability to oxidize fat, digest during the effort and hold clean form when fatigue arrives.
The long run builds to 2h30 - 3h, with marathon-pace blocks at the end. It's the king session: it teaches the body to use fat as fuel and to hold up mentally when every kilometer feels long.
Sample week: marathon plan
Key week in the specific phase, set here at 16 weeks (intermediate) around 4 to 5 weekly sessions.
Easy runs: 2
- · Tuesday : Easy run 50 min Z2
- · Thursday : Easy run 1 h Z2 + 6×100 m strides
Quality: 1 session
- · Wednesday : Marathon pace 3×4 km
Long run: 1×
- · Sunday : Long run 2h30 incl. 40 min at marathon pace
Volume and periodization: 16-week example (adjustable by level)
The example below is 16 weeks (intermediate). A beginner takes 20 weeks at lower volume; an advanced runner compresses to 12 and goes above 80 km/wk. Start earlier and TriCoach AI extends the base phase.
| Phase | Weeks | Weekly volume | Focus |
|---|---|---|---|
| Base | 1–6 | 40–55 km | Endurance, form, strength |
| Build | 7–11 | 55–70 km | Threshold, growing long run |
| Specific | 12–15 | 60–80 km | Marathon pace, 2h30-3h long run |
| Taper | 16 | 30–35 km | Freshness, validated fueling |
5 common mistakes on a marathon plan
- Running the long run too fast: it's done in Z2, not at marathon pace. Otherwise you wreck recovery.
- Untested fueling: every gel and drink must have rolled across 3-4 long runs before race day.
- Insufficient volume: without peaks at 60-80 km/wk, the wall hits at km 30.
- Skipping marathon pace: without regular blocks at target pace, you don't know if it's holdable.
- Starting too fast: first 10 km below target pace, not above. Smart marathoners negative-split.
Strength & mobility
Strength & mobility
On a marathon plan, 2 strength sessions in the base phase (heavy squats, lunges, core) then 1 maintenance session in the specific phase. Hip, hamstring and calf mobility stays weekly. A body that collapses at km 35 is usually a weak core.
Why your marathon plan must adapt week by week
12 to 20 weeks is 3 to 5 months. No PDF plan can anticipate heavy legs, a flu or a trip. TriCoach AI adjusts your marathon plan every week based on what you actually ran and your fatigue, while protecting critical long runs.
